Notes · the how-to

A practical 90-gram protein day for a small appetite

Ninety grams can look like an unreasonable amount of food when you lose interest after a few bites. It becomes more manageable when four small meals share the work and most of the preparation happens before you are hungry.

Breakfast: about 25 grams

Whisk two eggs with half a cup of cottage cheese and cook them in a small pan or ramekin. Add chives, salt or whichever seasoning makes eggs appealing to you. Starting with the egg mixture means you can leave the toast if you fill up early.

Lunch: about 25 grams

Roll sliced turkey around soft cheese and keep the portions small. Eat half at lunch and the rest an hour later if that is more comfortable. The nutrition does not change because the meal happened in two sittings.

Afternoon: about 25 grams

Blend milk, a scoop of protein powder, frozen berries and a spoonful of Greek yogurt. Make it thinner if a heavy shake sits badly. It can stay in the fridge for later rather than becoming another large thing to finish at once.

Dinner: about 20 grams

Use a small portion of chicken, fish or tofu with whichever side sounds easiest. This meal only has to close the remaining gap. If hot food is unappealing, cold chicken with grapes or a savoury yogurt bowl can do the same job with less smell and preparation.

Prepare the decision, not every meal

Keep eggs, cottage cheese, turkey, yogurt and one cooked protein available at the same time. Then the day above takes minutes to assemble. You can swap flavours and ingredients without rebuilding the whole structure.

Ninety grams is only an example. Your starting point depends on your weight and current training. The calculator turns the usual 1.2–1.6g per kilogram range into a number and meal split.

The easiest protein day is the one you have already shopped for.
